Raw, unpasteurized sauerkraut and kimchi are among the most probiotic-rich foods you can eat — a single forkful carries roughly one to ten billion live lactic acid bacteria, on par with a typical probiotic supplement. The catch is that those bacteria are fragile: heat, pasteurization, and long warm storage quietly kill them, so how a jar is made and treated matters as much as what’s in it.
How many probiotics are actually in there?
Fully fermented cabbage typically holds on the order of 10^7 to 10^9 live bacteria per gram at its peak. That range spans a lot, because the count depends on the recipe, the fermentation temperature, the age of the jar, and how it’s been stored — but it puts a normal serving squarely in the billions.
For context, most commercial probiotic capsules advertise 1–50 billion CFU. A daily forkful of live kraut or kimchi lands in the same neighbourhood — with the bonus of fibre, food-bound vitamins, and a far wider spread of strains than any single-pill formula.
Which bacteria are you eating?
Sauerkraut and kimchi are wild ferments, so no one inoculates them — the bacteria arrive on the cabbage itself and take over in a predictable relay. Both foods share the same core cast, which is why their probiotic profiles overlap so heavily.
Kimchi tends to carry a slightly broader, more variable mix thanks to its garlic, ginger, spring onion, and chilli — all of which bring their own microbes and feed the ferment. Sauerkraut is simpler and more predictable, but no less alive.
How much should you eat?
You do not need to eat a bowlful. Because the bacterial density is so high, small daily servings do the job — and starting small is genuinely important, because a sudden jump in fermented food commonly causes gas and bloating while your gut adjusts.

What kills the probiotics
The same fragility that makes these foods special also makes them easy to accidentally sterilise. These are the four big probiotic-killers to watch for.
- Heat above ~46°C / 115°F — simmering, frying, or baking kraut and kimchi destroys most of the live bacteria
- Pasteurization — shelf-stable jarred and canned sauerkraut is heat-processed and no longer probiotic
- Vinegar "pickling" instead of fermentation — quick vinegar pickles were never fermented and never had live cultures
- Long warm storage — leaving the jar out at room temperature for weeks over-acidifies it and steadily thins the count
Freezing is a gentler case: it kills some bacteria and injures others, so a thawed jar has a lower live count than a fresh one — but it isn’t the total wipeout that heat is. If you must preserve a big batch, the fridge beats the freezer for keeping cultures alive.
Do they survive your stomach?
A fair question — stomach acid is brutal, and it’s reasonable to wonder whether any of this reaches your gut alive. The evidence is encouraging without being miraculous. Strains like L. plantarum are notably acid- and bile-tolerant, and studies that track fermented-vegetable bacteria through simulated and real digestion find that a meaningful fraction arrive in the intestine intact.
The important nuance is that most of these bacteria are transient. They pass through rather than permanently colonising your gut, which is exactly why regular intake matters more than occasional large doses. But transient does not mean useless — while passing through, they interact with your resident microbiome, feed on and produce compounds along the way, and engage with your gut immune tissue. What the health evidence actually says
It’s worth being honest here, because fermented foods attract big claims. Sauerkraut and kimchi are nutritious, genuinely probiotic-rich foods, and observational research links regular fermented-vegetable intake to benefits around digestion and metabolic and immune markers. Early and small human trials are promising.
But most of that evidence is preliminary — observational studies, animal work, and small trials rather than large, long-term human ones. There is no strain-specific proven cure here, and health authorities have not approved specific disease claims for kimchi or kraut. Think of them as a worthwhile, microbiome-friendly part of a varied diet, not medicine. A few honest caveats:
- They are high in salt. If you’re watching sodium — for blood pressure, for example — factor the serving into your daily total.
- Histamine-sensitive people may react to aged ferments.
- If you’re immunocompromised, pregnant, or managing a medical condition, or considering fermented foods as part of treating an illness, talk to your doctor before making them a big part of your diet. Live-culture foods are generally safe for healthy adults, but medical situations are individual and worth a professional’s input.
None of that undercuts the basic point: for most healthy people, a daily forkful of live kraut or kimchi is a delicious, low-effort way to feed a more diverse gut.

The surest way to know your kraut or kimchi is teeming with live bacteria is to make it yourself — you control the salt, the temperature, and the timing, and nothing gets pasteurized. A basic vegetable ferment needs remarkably little: cabbage, salt, and patience.
The single most important variable is salt concentration. Too little and you risk mould and mushy spoilage; too much and the lactic acid bacteria you’re counting on slow to a crawl.
